Instant oatmeal packets are a godsend for busy mornings, but have you considered crafting your own instant oatmeal jars? By purchasing oatmeal, dried fruit and nuts in bulk, you can make your own version of instant oatmeal, and save money at the same time. Use small mason jars to portion out your meal, or some bags will also do the trick.

Cranberry Almond Oatmeal Jars

Ingredients

  • 1/2 cup (40 grams) uncooked quick oats
  • 1/8 tsp salt
  • 1/8 tsp cinnamon 
  • 1 tbsp dried cranberries (or dried fruit of your choice)
  • 1 tbsp slivered almonds (or nuts of your choice)
  • 1 cup water

Directions

To make the oatmeal jar, layer the ingredients in the following order: oats, salt, cinnamon, cranberries, and almond slivers. Make as many jars as desired and store in a dry area. If you do not have mason jars, oatmeal packets can also be made using zip-lock bags. Label with the date to help track freshness.

To cook the oatmeal with boiling water, bring 1 cup water to a rolling boil. Pour the water into the oatmeal jar and stir. Let the oatmeal stand for 4–5 minutes to soften, then stir and enjoy.

To cook the oatmeal in the microwave, pour the oatmeal into a microwave-safe container large enough to allow bubbling without spilling, then add 1 cup water. Microwave on power level 7 for 2 minutes.

Multigrain Blueberry Muffins

These fruity muffins are 100% whole-grain, combining hearty oats and white whole-wheat flour with a good bit of Greek yogurt for a protein boost. You could also use regular whole-wheat flour if that’s what you have on hand; the muffins will just be darker in color and have a stronger wheat flavor.

Multigrain Blueberry Muffins

Ingredients

  • 1 1/4 cups plus 2 tbsp white whole-wheat flour, divided
  • 1 cup (80g) old-fashioned oats, divided
  • 1/2 cup sugar, divided
  • 1/2 tsp ground cinnamon
  • 1/2 tsp salt, divided
  • 6 tbsp canola oil, divided
  • 2 tsp baking powder
  • 1/4 tsp baking soda
  • 1 1/2 cups (368g) plain 0% Greek yogurt
  • 2 tsp vanilla extract
  • 2 large eggs
  • 1 1/2 cups (225g) fresh blueberries

Directions

Preheat the oven to 375°F (190°C). Line a 12-cup muffin pan with paper liners.

In a small bowl, combine 1 tbsp flour, 1/3 cup oats, 1 tbsp sugar, cinnamon, and 1/8 tsp salt. Stir in 1 tbsp oil and set aside.

Pulse the remaining oats in a food processor 4–5 times. In a large bowl, whisk together the remaining flour, pulsed oats, remaining sugar, and remaining salt. Stir in the baking powder and baking soda.

In a medium bowl, whisk together the Greek yogurt, vanilla extract, eggs, and remaining oil. Add the yogurt mixture to the flour mixture and stir until just combined. Fold in the blueberries.

Divide the batter evenly among the prepared muffin cups. Sprinkle the streusel mixture evenly over the tops. Bake for 20–22 minutes, or until a wooden pick inserted in the center comes out clean.

Slow Cooker Chicken and Barley Soup

Simple is good, especially when you can put all the ingredients for a comforting chicken soup in a slow cooker, shred the chicken and transfer the soup to glass containers — you can even pack some for lunch. Pearled barley is rich in beta-glucans, a type of soluble fiber that may help reduce cholesterol, and barley has been shown to provide satiety and a feeling of fullness (1, 2).

Slow Cooker Chicken and Barley Soup

Ingredients

  • 4 cups (960g) low-sodium chicken broth
  • 1 large onion, chopped
  • 3 large carrots, chopped
  • 4 celery stalks, chopped
  • 2 garlic cloves, minced
  • ¼ cup (50g) pearled barley, dry
  • 1 tbsp fresh rosemary, finely chopped
  • 1 bay leaf
  • 1/2 tsp black pepper
  • 1 lb (454g) chicken breast, raw
  • ¼ cup (15g) Italian parsley, chopped
  • ½ lemon, juiced

Directions

Place the stock, onion, carrot, celery, garlic, barley, rosemary, bay leaf and black pepper in a large slow cooker, stir to combine. Place the chicken breast on top and cover the pot tightly. Cook on high for 2-3 hours or low for 4-5 hours, or until the chicken is easily shredded and reaches an internal temperature of 165°F.

Uncover, then use tongs to remove the bay leaf and place the chicken on a plate. Let cool slightly, then use two forks to shred the meat. Return the chicken to the pot and add the parsley and juice from ½ a lemon, stir and serve.

Ground Turkey Lettuce Wraps

Lettuce wraps are an easy way to enjoy a low-carb meal. This recipe features lean ground turkey sautéed with zucchini and mushrooms served on butter lettuce leaves. You can make the lettuce wrap filling ahead of time, freeze it, then reheat and eat when you’re ready. If you’re packing lettuce wraps for lunch, make sure to store the lettuce leaves separately.

Ground Turkey Lettuce Wraps

Ingredients

  • 1 tbsp olive oil
  • 1 small yellow onion, diced
  • 3 oz. (150 g) mushrooms (about 8–10 medium), diced
  • 1 medium zucchini, diced
  • 2 cloves garlic, minced
  • 1 lb lean (93/7) ground turkey
  • 1/2 cup tomato sauce
  • 1 tsp sugar
  • 1 tbsp chili powder
  • 1 tbsp paprika
  • 1/2 tsp salt
  • 1/2 tsp black pepper
  • 24 butter lettuce leaves
  • 8 tbsp nonfat plain Greek yogurt

Directions

Heat a large sauté pan over medium-high heat. Add the oil, zucchini, and mushrooms and cook, stirring occasionally, until they begin to brown, about 4–5 minutes.

Add the onion and continue to cook for another 3–4 minutes, until softened. Add the garlic and cook for 30 seconds more, until fragrant.

Add the ground turkey and increase heat to medium-high. Cook, breaking up the meat as it cooks for about 10–12 minutes, or until it reaches an internal temperature of 165°F.

Add the tomato sauce, sugar, chili powder, paprika, salt and black pepper and simmer for 4 minutes, or until slightly thickened. Remove from heat.

To serve, spoon 1/4 cup of the turkey mixture onto each lettuce leaf. Top each wrap with 1 tsp nonfat plain Greek yogurt and serve immediately.

Pressure Cooker White Bean Chili

Instant Pot Butternut Squash and White Bean Chili

This recipe is a great source of fiber and gives you about 40% of your Vitamin A for the day. Vitamin A is important for immune system function, proper vision and growth and development (1).

Poblano chilies are a glossy dark green, with a grassy flavor and meaty texture that makes this chili especially complex. Look for them where other hot peppers are sold. Substitute with 2 light green Anaheim peppers if you can’t find poblanos.

Pressure Cooker White Bean Chili

Ingredients:

  • 2 tbsp olive oil
  • 1 medium yellow onion, diced
  • 1 poblano pepper, seeded and diced
  • 3 medium cloves garlic, minced
  • 1 tbsp ground cumin
  • 2 tsp ground coriander
  • 2 tsp Mexican oregano
  • 3 cups butternut squash, cut into 1/2-inch cubes
  • 2 1/2 cups low-sodium chicken or vegetable broth
  • 1/2 cup frozen corn
  • 2 15-oz. cans no salt added cannellini beans, rinsed and drained
  • 3/4 tsp salt
  • 1/2 tsp black pepper
  • 1/4 cup cilantro, chopped
  • 1 lime, cut into wedges
  • 1/2 cup nonfat plain Greek yogurt, for garnish

Directions:

Select the sauté function on the Instant Pot and heat the olive oil. Add the onion and poblano chili and cook, stirring occasionally, for about 5 minutes, or until the onion is softened. Add the garlic, cumin, coriander, and oregano and cook for about 45 seconds, or until fragrant. Press cancel.

Add the butternut squash, broth, corn, beans, salt, and black pepper to the pot and stir to combine. Lock the lid, set the valve to sealing, and cook on high pressure for 10 minutes.

When the cooking time is complete, allow the pressure to release naturally for 5–10 minutes, then carefully quick-release any remaining pressure. Stir in the cilantro.

Serve hot with lime wedges and Greek yogurt on top.

Directions

In a small saucepan, combine the soaked black beans with 2 cups of water and bring to a boil over medium-high heat. Reduce the heat to a gentle simmer, leaving the lid slightly ajar, and cook until the beans are tender, about 1 hour. Drain, rinse lightly, and let cool.

Place the chopped kale in a large bowl. In a small bowl, whisk together the avocado oil, lime juice, garlic, cumin, and salt. Pour the dressing over the kale and toss to coat, then use your hands to massage the kale for about 1 minute, until it softens and darkens slightly.

Add the cooked beans, tomato, and avocado, and toss gently to combine. Serve immediately to prevent the avocado from browning.

Sheet Pan Chocolate Chip Pancakes

These satisfying, whole-grain pancakes are baked on a rimmed baking sheet instead of cooked in batches in a pan so everyone can sit down to breakfast at the same time without having to eat cold pancakes.

RD Tip: The whey powder boosts the protein content of these pancakes without compromising flavor. If preferred, the coconut oil can easily be subbed out with the same amount of a neutral cooking oil like canola or avocado oil.

Sheet Pan Chocolate Chip Pancakes

Ingredients

  • Cooking spray
  • 1 cup (120g) whole-wheat pastry flour
  • 1 cup (85g) rolled oats
  • 1/2 cup (55g) unflavored whey protein powder
  • 1 ½  tsp baking powder
  • 1/4 tsp salt
  • 1 1/4 cups (305g) low-fat milk or plant-based milk alternative
  • 2 large eggs
  • 1/4 cup (80g) maple syrup, divided
  • 1 ½  tsp vanilla extract
  • 2 tbsp melted coconut oil
  • 1/3 cup (56g) chocolate chips
  • 1 1/2 cups (230g) chopped strawberries

Directions

Preheat the oven to 425°F (220°C). Coat a 9-by-13-inch rimmed baking sheet with cooking spray. Place the flour, oats, whey powder, baking powder, and salt in a blender or food processor and blend until finely ground. Transfer to a large bowl.

Add the milk, eggs, 3 tbsp of the maple syrup, and the vanilla extract to a blender or food processor and blend until smooth. Add the wet ingredients to the dry ingredients and whisk until smooth (if the batter is too thick, you can thin it out with an additional 1-2 tbsp milk.) Stir in the oil.

 Pour the batter into the prepared baking sheet and sprinkle evenly with the chocolate chips. Bake until golden brown and a toothpick inserted in the center comes out clean, about 15 minutes.

While the pancake bakes, combine the strawberries and the remaining 1 tbsp maple syrup in a small saucepan. Bring to a simmer over medium heat, stirring frequently and mashing the berries with a wooden spoon until heated through. Keep warm over low heat.

Cut the pancake into 8 rectangles and serve with the strawberry sauce.

Directions

Heat the olive oil in a pressure cooker over medium heat. Add the onion, rosemary, cloves and sauté for 3–5 minutes, or until the onion is softened and translucent. Add the garlic and cook for 30 seconds, until fragrant.

Add the tomatoes, beet, carrot, and water. Lock the lid and cook at high pressure for 15–20 minutes. Allow the mixture to cool slightly, then puree and strain into a medium pot.

Add the salt and black pepper and simmer for 5 minutes. Serve hot.

Quiche is divine, but the crust can be time consuming and high in saturated fat. In this recipe we skip the pastry crust and use sliced sweet potatoes to line the pie pan for a slightly sweet, tender vessel for the savory egg and kale filling.

The sweet potato crust adds some fiber and vitamin A while putting a fun twist on traditional quiche (1).

Kale Egg-White Quiche With Sweet Potato Crust

Ingredients

  • Cooking spray
  • 1 5-inch (13cm) sweet potato, sliced into 1/8 inch thick rounds
  • 2 tsp olive oil
  • 1 yellow onion, chopped
  • 1 tbsp fresh thyme, chopped
  • 4 cups (84g) kale, roughly chopped
  • 8 large egg whites
  • 2 large eggs
  • 1/4 cup (20g) shredded Parmesan cheese
  • 1/2 tsp freshly ground black pepper
  • 6 tsp chipotle pepper sauce, or preferred hot sauce, to taste

Directions

Preheat the oven to 375ºF (190ºC).

Spray a 9-inch, deep-dish pie pan with cooking spray, then place a single layer of sliced sweet potatoes in the pan, lining it as well as you can. There will be overlaps and gaps.

Place a square of foil on top of the sweet potato and press it on the surface of the slices, wrapping the foil around the rim of the pan. Bake for 20 minutes, until the slices are tender when pierced with a paring knife. Gently press down any slices that are not lying flat, then remove the foil. Let cool on a rack.

In a large sauté pan, drizzle the olive oil and place over medium-high heat.

Add the onion and thyme and stir, and reduce the heat when it starts to sizzle. Cook for about 5 minutes, until the onion is softened. 

Add the kale and stir for 4–5 minutes, until the kale is softened and shrunken. Let cool.

In a medium bowl, whisk the egg whites and eggs, and when well-mixed, whisk in the Parmesan and pepper.

Add the cooled kale, folding the mixture together with a spatula. Scrape into the sweet potato crust and smooth the top.

Bake for about 35 minutes, until a paring knife inserted in the center of the quiche comes out dry. The quiche should be just set with a slight wobble at the center. Let cool on a rack for 5 minutes before cutting into four wedges. Serve with hot sauce, optional.

If you own a slow cooker, you know it’s probably the most convenient and versatile device ever created. (And it’s the perfect way to make great-tasting meals without being in the kitchen for hours!) Tonight, enjoy our slow-cooked chicken and lentil chili, a nutritious dish that’s hearty, healthy and full of budget-friendly veggies.

RD Tip: You’ll notice that we don’t add the tomato sauce until the beans have had some time to cook. This is because adding dried black beans to the slow cooker at the same time as an acidic ingredient (tomato sauce) can prevent the beans from ever fully softening.

Slow Cooker Chicken and Lentil Chili

Ingredients

  • 1 medium (110g) onion, chopped
  • 2 cups (255g) chopped carrots
  • 3 cloves garlic, minced
  • 1 lb. (455g) boneless, skinless chicken breasts, cut into bite-size pieces
  • 1 cup (190g) dried brown lentils, rinsed
  • 1 cup (190g) dried black beans, rinsed
  • 4 cups (960g) no-salt-added, fat-free chicken broth (certified gluten-free if necessary)
  • 1 8 oz.can (227g) no-salt-added tomato sauce
  • 3 tbsp chili powder
  • 1 1/2 tbsp ground cumin
  • 1/2 tsp salt
  • 1/2 cup (120g) reduced-fat sour cream
  • 1/2 cup (57g) shredded cheddar cheese
  • 1 tbsp fresh cilantro leaves (or more to taste)

Directions

Coat slow cooker with cooking spray. Place onion, carrots and garlic in the bottom. Top with chicken, lentils and black beans. Stir in broth, chili powder, cumin and salt.

Cook on high for 4 hours or low for 8 hours, adding the tomato sauce during the last hour or so of cooking.  Stir before serving. Top each serving with 1 tbsp sour cream and 1 tbsp cheese. Garnish with a few fresh cilantro leaves per serving.

Honey-Sweetened Baklava Cookies

These delicious cookies combine all the flavors you love in the buttery Greek dessert, packed into a healthy little oatmeal cookie. While honey counts as added sugar, it’s not refined. Still, it’s important to consume it in moderation.  Our RD recommends 25g or less of added sugar per day so with only 5g added sugar these cookies make a perfect dessert that can fit into a healthy meal plan (1).

Honey-Sweetened Baklava Cookies

Ingredients

  • 1/2 cup (113g) unsalted butter
  • 1/2 cup (160g) honey
  • 1/2 cup (65g) walnuts, chopped
  • 1/2 cup (60g) pistachios, shelled and chopped
  • 1 teaspoon cinnamon
  • 1/2 teaspoon salt
  • 1/4 teaspoon ground cloves
  • 1 egg
  • 1 teaspoon vanilla extract
  • 1/2 cup (60g) whole-wheat pastry flour or whole-wheat flour
  • 1/4 teaspoon baking soda
  • 1 1/2 cups (148g) oats

Directions

Preheat oven to 350°F (177°C). Line two baking sheets with parchment paper and set aside. Melt the butter in a large sauté pan over medium-low heat. Continue to cook, swirling pan occasionally, until the foam subsides and the butter begins to turn golden brown and smells nutty, about 3 minutes.

Add the honey, walnuts, pistachios, cinnamon, salt and cloves and bring to a simmer. Cook, stirring constantly, until syrupy, about 2 minutes. Pour into a large mixing bowl and set aside to cool to room temperature, about 30 minutes.

Add the egg and vanilla to the honey mixture and stir to combine. Add the flour and baking soda and stir until no traces of flour remain. Add the oats, stirring to combine. The mixture will be very stiff.

Drop the batter by rounded tablespoonfuls 2 inches (5cm) apart on the prepared baking sheets. Bake, rotating baking sheets from top to bottom halfway through baking, until crispy on the edges and golden brown, 14–18 minutes, watching carefully during the last few minutes to make sure the cookies aren’t burning. Transfer to a wire cooling rack and let cool. Store in an airtight container for up to 1 week.

Vegan Cinnamon-Apple Baked Oatmeal

Set yourself up for healthy eating throughout the week with this easy make-ahead breakfast. Once baked, store in the refrigerator and simply reheat a piece each morning — 60-90 seconds in the microwave should do it. Then, top with fresh berries and enjoy a hearty, lightly sweetened, whole-grain breakfast.

Vegan Cinnamon-Apple Baked Oatmeal

Ingredients

  • 2 1/2 cups old-fashioned oats
  • 2 tsp ground cinnamon
  • 1 tsp baking powder
  • 1/2 tsp salt
  • 2 1/4 cups unsweetened soy milk
  • 2 sweet apples, grated and unpeeled (such as Honeycrisp)
  • 2 tbsp maple syrup
  • 1 1/2 tsp vanilla extract
  • 1/2 cup walnuts, chopped
  • 2 cups strawberries, sliced
  • 1 cup raspberries
  • 1 cup blackberries

Directions

Preheat the oven to 375°F (190°C) and lightly coat an 11-by-7-inch glass baking dish with cooking spray.

In a large bowl, combine the oats, cinnamon, baking powder, and salt. Add the soy milk, grated apple, maple syrup, and vanilla extract, and stir until well mixed. Pour the mixture into the prepared baking dish and spread it evenly. Sprinkle the chopped walnuts over the top. Bake for about 35 minutes, or until the oatmeal is set and lightly golden. 

Meanwhile, in a small bowl, gently combine the strawberries, raspberries, and blackberries. Store in an airtight container.

Let stand for 5–10 minutes before cutting into six pieces. Let cool completely, then store each piece in an airtight container for easy transport. 

To reheat, place in the microwave for 60-90 seconds, or until hot. Top cold berry mixture and enjoy.
